im afraid this won't really help you immediately, and also you'll receive exactly the same advice from literally any health website, but
stay off the internet after 10-12 at night (big important one)
exercise in the afternoon -- or since it's really hot in the afternoon in qatar, maybe evening or early morning. remember pools are good and count as exercise.
if you think you can sleep, don't do anything else but try to sleep. if you can't, do anything other than laying in bed. don't restlessly vacillate between trying to sleep and doing something else every five minutes.
don't do nonsleep shit in your bed, it fucks up your brain into thinking that sleep doesn't happen there.
